Eight weeks building the base under everything else.
Most people condition at one speed: uncomfortable. That speed is too hard to accumulate volume and too easy to drive adaptation, so nothing much changes. Engine splits the week properly — three genuinely easy sessions where you can hold a conversation, and one that hurts.
Sessions are set by heart rate, and the easy ones are capped. Go over the cap and the session does not count. That rule irritates people in week one and converts them by week four.
| Day | Focus | Main work |

| Day 3 | Easy aerobic | 45 min, a different machine |
| Day 4 | Long easy | 60–75 min, outdoors when the air allows |
| Resting heart rate | bpm |

| 2 km row | time |
| Heart rate at 150 W | bpm |
| Weekly easy minutes | min |

Their measured start and finish, on the same page as the plan.
A resting heart rate of 51 and a trek he did not have to stop on.
Not at this volume and not at this intensity. Easy aerobic work and lifting coexist well; it is the endless hard middle that costs you strength.
Then walk hills. The roof session and the Shivapuri walk both count, and your coach sets the same heart-rate cap.
Six weeks to arrive properly.

You will be met at the door, screened by a coach and put through a real session — not a sales tour. Wear flat shoes. We have everything else.
